The Panera Order That Fits a Fat Loss Day
The mac and cheese bread bowl at Panera runs 1,140 calories, and the broccoli cheddar version runs 950. A half sandwich with a half salad lands around 400 to 500 with 21 grams of protein, off the same menu. Coach Brian walks the Panera board item by item and gives you an order you can say at the counter without reading anything.
Panera reads as the safe lunch. The signs are green, the counters are wood, and the word fresh sits on almost everything you walk past. None of that tells you what is inside the food. Episode 147 ranks eight real Panera orders from one to ten and hands you the one worth saying at the counter.
Why Panera Gets a Pass
Most restaurants make a man think twice. Panera does not. It is the pick half the office can agree on, ordered on repeat without a second thought, and almost nobody opens the menu once the place has been chosen.
That reputation was built on purpose, and the marketing is good. What it does not do is change the food. Most of the normal orders here run 700 to 1,100 calories, because the base of this menu is bread, and bread brings carbs and fat with it. That combination is what makes the food taste good in the first place.
Panera is not hiding any of this. The numbers are in the store and on the website. They go unread.
Eight Real Orders, Ranked One to Ten
Ten means order it again next week. One means walk away and do not look back. Every item below is on the actual menu.
Mac and Cheese Bread Bowl: 1 out of 10
The whole bowl runs 1,140 calories off Panera's own nutrition guide, with close to 2,500 milligrams of sodium in it.
The bread bowl is not even the main event. The mac and cheese inside does most of the damage, and the hollowed-out loaf adds a second layer of carbs underneath it. You could leave the bowl on the tray. Once bread has soaked in that much cheese sauce, almost nobody does.
Order this twice a week and two lunches cost you about 2,300 calories. For a lot of men living a moderately active life, that is a full day of maintenance food gone, and it happens on a Tuesday and a Thursday afternoon. It rarely even registers as a cheat meal. It was lunch, and it arrived by delivery.
Broccoli Cheddar Soup Bread Bowl: 1 out of 10
This one runs 950 calories, again straight from Panera's nutrition information, and that is before a drink or a cookie.
Panera hollowed out a loaf, filled it with cheese soup, and named the result after the one ingredient doing the least work. A cup of broccoli is about 30 calories, and a cup of broccoli would nearly fill that bowl on its own. There is not much of it in there.
Skip the bowl and order the same soup in a cup. That single swap drops the number by hundreds of calories. A bread bowl on its own can run 300 to 400 calories depending on how much of it you eat.
Any cream-based or cheese-based soup belongs in the same category. The black bean soup sitting next to it in the case does not, and that gap is worth knowing.
Chipotle Chicken Avocado Melt
This one sounds like a health order and lands nowhere near it. The sandwich can run 1,000 calories with 52 grams of fat and about 2,500 milligrams of sodium.
Run the math on the fat alone. Fat carries 9 calories per gram, so 52 grams is 468 calories. Almost half of that sandwich is fat, and the melted cheese, the chipotle mayo and the bread are doing most of that work.
The avocado is along for the ride. You are getting about 100 calories of it. A whole avocado is closer to 300.
Tropical Green Smoothie in the 16 Ounce Size
Green on the cup, green on the sign, and 41 grams of sugar in 16 ounces with 1 gram of protein and 200 calories.
A can of Coke carries about 40 grams of sugar. That is the comparison, and it lands in the bottom half of this list for that reason. The color is doing the selling.
Smoothies and bowls get this same benefit of the doubt almost everywhere they are sold. Read the label before you decide.
Fuji Apple Chicken Salad in the Full Size: 4 out of 10
The full size runs 710 calories, which puts it in the same range as a burger off a different menu.
Look at where those calories sit. A quarter cup of nuts runs well over 100 calories before anything is candied onto them. The dried apple chips add 50 to 100 more. The dressing starts around 100 and gets closer to 200. Between the candied pecans, the apple chips and the sweet dressing, you are likely past half the calories in the bowl before the chicken and the lettuce get counted.
None of those three appear in the name. The apple in the title is not apple slices either, it is apple chips, which are the same fruit with the water pulled out and the sugar concentrated.
Two changes fix most of it. Ask for the dressing on the side and use the dip and stab method, where the fork goes into the dressing and then into the food. Leave the candied pecans off the order so nobody has to throw them away.
Cinnamon Roll: 3 out of 10
580 calories off the guide. That is more than the Fuji apple chicken salad. It is a side item rather than a meal and it brings no protein with it.
Grab one with your coffee three mornings a week and you have spent about 1,700 calories on pastry. Nobody has ever picked one up for the protein. They look good in the case, and that is the whole mechanism.
Brian ran into the better version of this on a family trip to the Yukon a few weeks back. The bakery was in Carcross and the rolls were sourdough-based, enormous and covered in icing. They were also nine Canadian dollars each. Walking in with a family of six settled that decision on its own.
Bacon Egg and Cheese on Artisan Ciabatta: 8 out of 10
This is the breakfast order that holds up. It carries 23 grams of protein, with real eggs and real bacon behind the name.
23 grams is a good start and it is not a finish. The research on protein per meal points at 30 to 45 grams as the range where lean mass and strength respond in adults over 50, so treat this as the thing that gets you to lunch rather than the thing that covers your morning. Do not stack a pastry on top of it.
Brian does not go to Panera for breakfast himself. He would take the coffee, eat at home, and get his protein faster that way. If your mornings are genuinely rushed, build a version of this sandwich yourself. Plenty of men get one to 50 grams of protein for fewer calories than this.
Half Avocado Sandwich With Half Asian Sesame Chicken Salad
Two halves together land around 400 to 500 calories with 21 grams of protein, and portions vary because everything is made on site.
Panera already sells this exact format. It is the You Pick Two, and the same structure works across almost any two halves on the board. Swap in the Caesar half or the Napa almond half on another day and the calories and the protein stay close to the same.
Watch the dressing here too. Most of them are not vinaigrettes and most land between 50 and 100 calories per serving.
Compare this against the mac and cheese bread bowl and the gap is the whole episode. One lunch is 1,140 calories. The other is under 500 with more usable protein in it.
What Panera Cleaned Up and What Is Changing Now
Two things are true about this company at once, and both are worth knowing before you order.
Back in 2016 Panera put 25 million dollars behind a campaign about cleaning up its own menu. The founder was public about wanting customers to demand transparency and cleaner menus. The company published what it called a no-no list and committed to pulling every artificial color, sweetener and preservative out of the food by the end of that year. Panera was also one of the first chains in the country to post calorie counts on the board, years ahead of most state requirements. That deserves credit.
In 2026 the company announced it is closing its remaining nine in-house fresh dough facilities over the next two years, with bread production moving to third-party bakeries under a new chief executive. Panera says its quality standards are not changing. Baking your own bread and buying it from a supplier are still two different operations, and "baked fresh in house" was part of what customers thought they were paying for.
Here is the part that matters at the counter. A clean ingredient list and a 950-calorie bread bowl can sit on the same menu without contradicting each other. Clean is a statement about what is in the food. It says nothing about how much of it you are about to eat.
The Swap That Beat Panera Entirely
Ryan travels constantly for work, and he talks about it in episode 86. Eating on the road was the thing that kept undoing his week.
The fix was not a better Panera order. It was walking past Panera to the grocery store next door. He would pick up a rotisserie chicken, two peppers and a piece of fruit. That held him for hours, cost about the same, and moved him toward what he was working on instead of away from it.
Worth knowing on the days when the food court is the problem rather than the menu.
The Fast Five
Is there a soup at Panera worth ordering? The black bean soup. It brings real protein and fiber. It also sits on a broth base rather than a cream base, which is where the calories get saved.
What happened to the charged lemonade? Panera pulled it in 2024 after lawsuits over how much caffeine was packed into a single cup. It is off the menu. The general caffeine ceiling for most adults is around 400 milligrams a day, and a typical cup of coffee is about 100.
What is the customization trick worth using on every order? Dressing on the side, then dip and stab. After that, cut the bread. Take the top off a sandwich and you have likely dropped 100 calories without touching anything you came for. Eat some of the bread bowl rather than all of it.
What is the real damage on a bagel with cream cheese? A plain bagel with two tablespoons of cream cheese lands between 300 and 400 calories, with the bagel around 250 and the cream cheese adding at least 100 more. There is roughly 700 milligrams of sodium in it, and it is carbs and fat with no protein attached.
Panera markets a clean menu with no long list of artificial ingredients. Is that true? Yes. That claim goes back to 2016 and it still stands. Higher quality food, real ingredients, and the calories are exactly the same as they were.
Your Order Written Down
Order a half avocado sandwich with a half Asian sesame chicken salad. Ask for the dressing on the side. That is 400 to 500 calories with about 21 grams of protein. It is a You Pick Two, so you are ordering off the standard board.
If it is breakfast, take the bacon, egg and cheese on artisan ciabatta, and plan for real protein at your next meal.
Every additive on a salad costs 50 to 100 calories, and they stack faster than anyone expects. That is the whole lesson from episode 145 as well. The menu is selling the order. The ingredients and the portion decide the number.

Frequently Asked Questions

How many calories are in the Panera mac and cheese bread bowl?
It runs 1,140 calories with close to 2,500 milligrams of sodium, per Panera's own nutrition guide. Ordering it twice a week costs about 2,300 calories across those two lunches.
How many calories are in the broccoli cheddar bread bowl?

Is the Fuji Apple Chicken Salad a healthy order?
Brian rates the full size a 4 out of 10 at 710 calories. The candied pecans, the dried apple chips and the sweet dressing carry a large share of that, and none of them are in the name.
Is the Panera tropical green smoothie a good choice?
No. The 16 ounce size carries 41 grams of sugar with 1 gram of protein and 200 calories, which puts its sugar in the range of a can of Coke.
What is the best breakfast at Panera?
The bacon, egg and cheese on artisan ciabatta, which Brian rates an 8 out of 10 for its 23 grams of protein from real eggs and bacon. Plan on more protein at your next meal, since the research points at 30 to 45 grams per meal for lean mass and strength after 50.

The Call To Rise is a 100-day fat loss challenge built on strength training, personalized nutrition and real accountability. Most men lose 20 plus pounds and rebuild the confidence that comes with it.
