Intensity: How Heavy and How Close to Failure
Intensity means how heavy the work is and how close you train to your limit. For strength, specificity rules. A powerlifter trains heavy, practices low-rep sets, and refines movement until it becomes second nature. Strength is a skill your nervous system learns. It is more than muscle size alone.
For muscle growth, the rules are broader. Growth needs mechanical tension, muscle pushed close to failure with enough total work. Research from Schoenfeld and Campos found that sets of 10 reps can build as much muscle as sets of 3, when total volume is matched. The 3-rep group still gained more strength, thanks to heavier loading and skill practice. Heavy weight is required for strength. Moderate to heavy weight can still drive size.
Only the final few hard reps of a set recruit all available muscle fibers. Moderate and heavy loads get you to those reps faster than light weight does. Below roughly a 20-rep-max load, growth falls off fast unless you do two or three times as much total work.
How to Measure Intensity
You can track intensity three ways. Percentage of your one-rep max works well for main lifts, but it varies a lot person to person. Rep max loads use your five-rep max or ten-rep max to program sets close to failure. RPE stands for reps in reserve. It has you judge how many more reps you had left in the tank. All three help you train hard without guessing.
Should You Train to Failure?
Training to failure raises activation, but it limits how much total work you can do. If you max out your first set at five reps, your next sets often drop to three and two reps. Stop one rep short instead, and you can likely hold four reps across every set. That adds up to more total volume and a bigger growth stimulus. Save failure for isolation work like curls or lateral raises. Take your last set of an exercise to failure now and then for extra stimulus. Skip failure on big compound lifts during deload weeks or high-stress stretches.
Volume: The Engine of Progress
Volume is your total work: sets times reps times load. It drives both muscle growth and the practice that builds strength as a skill. More volume raises strength and size, until it does not. Past a certain point, the return on each set drops. Fatigue climbs faster than fitness. A 2007 meta-analysis by Wernbom found that muscle growth levels off around 40 reps per muscle group per session for most lifters. Go well past that number and fatigue cancels out the benefit.
A 2006 study on national-level weightlifters compared low, moderate, and high amounts of heavy work. The moderate group made the biggest strength gains in the squat, snatch, and clean and jerk. Less joint pain and less burnout gave that group higher-quality practice. The lifters who chased max weights every day burned out. The ones who trained hard but managed fatigue built steady progress.
To adjust your own volume, ask two questions. Are you progressing? Are you recovering? If you have stalled but feel well recovered, add a small amount of volume. If you have stalled and feel beat up, pull volume back for a while. Do the minimum volume that keeps you moving forward, and add more only when you truly need it.
Frequency: How Often You Train Each Lift
Frequency is how often you train a movement or muscle group each week. Cram all your weekly bench sets into one workout and fatigue climbs while technique falls apart by the last few sets. Split that same volume across two or three sessions. Bar speed, focus, and recovery all improve.
Strength is a skill. The more you practice it, the faster you learn it. Training a lift once a week rarely gives you enough quality practice. Training it every day usually drops quality from fatigue. Somewhere between two and three times a week per lift hits the sweet spot for most people. Spreading the same total work across more days also lowers the recovery cost of each session. That lets you eat, sleep, and show up fresh more often.
Common Mistakes Men Over 40 Make With These Variables
Chasing intensity at the expense of volume is the most common mistake. Men who lift heavy every session often stall because fatigue limits their total useful reps. High intensity and high volume cannot both stay at their peak. Pick a phase emphasis and rotate.
Training each lift only once a week is the second mistake. One session a week rarely gives you enough practice reps to improve technique or stimulus to drive growth. Two to three sessions per week per lift gives the nervous system more chances to improve.
Ignoring overlap is the third mistake. Chest, shoulders, and triceps all share pressing work. Legs and back share squats and pulls. Men who plan exercises without counting overlap accidentally double their volume on the same muscles and wonder why they never recover.

Aim for 40 to 70 total reps per muscle group per session, which works out to roughly 10 to 20 working sets a week for most lifters. Beginners should stay near the low end, and advanced lifters should adjust based on their own recovery. For strength, keep about three-quarters of your work at 6 reps or fewer. For hypertrophy, keep about three-quarters between 6 and 12 reps. Most sets should land around RPE 7 to 9, meaning one to three reps left in the tank.
